relative pronoun - who vs whom

Can someone please help me understand the rules governing the usage of who vs whom as relative pronoun.

I get confused in this a lot!

Further, some grammar books say that at places 'whom' usage is very formal and thus who is used instead. I don't know what is the GMAT's take on this?

Use 'who' to refer to a subject of a sentence.

Use 'whom' to refer to a an object of a sentence.

If you are still confused - Use the he/him method to decide which word is correct.

E.g - Who/Whom started this thread ? - He, so use 'who'

By who/whom was this thread started - Him, so use 'whom'

I wanted to know the usage of who/whom as 'relative pronoun'

The examples may be interrogative but the same rule applies when 'who/whom' act as relative pronoun in both restrictive and non restrictive clauses.
Getting defeated is just a temporary notion, giving it up is what makes it permanent.
